Warm-up

  • Foot Taps & Heel Lifts

    60 seconds

Stand tall with your feet hip-width apart, shoulders relaxed, and a gentle lift through your chest. As you lightly tap one foot forward and then lift the opposite heel, imagine you're gracefully gliding across the floor, coordinating your breath so you inhale as you prepare and exhale smoothly as you move, keeping your core gently engaged to support your balance. A common mistake is to let your shoulders creep up, so remember to keep them down and away from your ears, ensuring your movement feels light and fluid.

  • Arm Circles (small to large)

    60 seconds

Alright, let's get those shoulders feeling free! Stand tall with soft knees, your arms relaxed at your sides. Gently begin to trace small circles forward with your fingertips, breathing in as your arms lift and out as they lower. Gradually, let those circles grow bigger, reaching expansive, fluid movements, always maintaining control and keeping your core gently engaged. A common mistake is to let your shoulders creep up to your ears; keep them relaxed and down your back. This movement is a wonderful way to bring mobility and warmth to your upper body.

Rhythmic Flow

1 round
  • Walking on the Spot

    60 seconds

Stand tall with your feet hip-width apart and your arms relaxed by your sides. Begin walking gently on the spot, rolling through each foot from toes to heel as it lands, and letting your arms swing naturally in time with your steps. Keep your knees soft, your chest open and your gaze forward. Go at an easy, steady pace that lets you breathe comfortably through your nose. Exhale and gently lift your pelvic floor every few steps; inhale and let it soften. If your balance feels unsteady, stand near a wall or chair you can touch.

  • Standing Torso Twists

    60 seconds

Stand tall with your feet hip-width apart and your hands gently behind your head, elbows wide. As you exhale slowly, gently twist your torso to one side, leading with your rib cage, feeling that lovely stretch, then inhale as you return to the center, and repeat on the other side. Remember to keep your hips facing forward throughout the movement; avoid letting your knees collapse inward, as that places unnecessary stress on the joints. You're doing great, lovely work supporting your core!

  • Gate Swings (legs)

    30 seconds

Alright, let's get those hips feeling fabulous with our gate swings! You'll begin standing tall with good posture, feet hip-width apart and toes pointing forward, ready to find your lovely stride. Now, gently swing one leg out to the side like you’re opening a gate, then bring it across your body, feeling that gentle stretch and rotation in your hip. Exhale as you swing out, inhale as you bring it back, keeping a fluid, controlled motion throughout. Remember to keep your torso nice and still; we want the movement primarily from your hip, not your back. A common misstep is letting the whole body lean with the leg, so focus on anchoring yourself and letting your leg do the beautiful work. You've got this!

  • Wall Push-Offs (gentle)

    10 reps

Gently position your palms flat against the wall, a comfortable arm's length away, feet hip-width apart. As you inhale softly, lean towards the wall, letting your elbows bend naturally, then exhale smoothly as you push back to your starting position in two to four gentle steps. Remember to keep your core lightly engaged throughout the movement, preventing your lower back from arching excessively. This exercise is nurturing your strength and stability, one breath at a time.

  • Figure-8 Ankle Circles (seated)

    30 seconds

Okay, let's gently guide those ankles! Find a comfy seat with your feet flat, then lift one foot just off the floor, keeping your knee steady. Now, in a smooth, unhurried motion, trace a neat figure-8 shape in the air with your toes, breathing naturally and deeply throughout. Imagine you're painting that number eight with grace and control, really focusing on making the movement fluid from your ankle, not your whole leg. Just be mindful not to let your knee sway or rock; keep it peaceful and still, allowing only your ankle to do the beautiful work.

Cool-down

  • Controlled Exhale Breaths

    240 seconds

Alright, let's gently guide that breath. Start by lying comfortably on your back, knees bent, feet flat on the floor, and a hand resting on your belly. As you exhale, imagine you're slowly deflating a balloon in your core, taking a full six to eight counts to gently release all the air, drawing your belly in towards your spine. The key is a long, slow exhale that fully empties your lungs before a relaxed, natural inhale. Try to avoid pushing too hard or straining your neck and shoulders; this is about ease and control.
