Warm-up

  • Thoracic Rotations (Kneeling)

    60 seconds

"Imagine you're gently wringing out a sponge as you kneel tall, hips stacked over knees and hands lightly behind your head. Inhale as you lengthen your spine, then exhale slowly as you rotate your chest towards the ceiling, leading with your upper body while keeping your hips steady. The key is to initiate the movement from your ribcage, not just your neck. A common mistake is letting your hips swing out to the side, so focus on maintaining that stable base. You've got this – those gentle twists are wonderful for your mobility!"

  • Hip Circles (Standing)

    45 seconds

"Imagine you're painting a beautiful, wide circle with your hip, starting by gently placing your hands on your hips for balance, and standing tall with a soft bend in one knee, lifting the other leg just enough to free your hip. As you slowly rotate that raised knee in a large, smooth circle, breathe out gently through your mouth, letting your movement be guided by your gentle exhale. Remember to keep your core lightly engaged and your standing leg mostly still – avoid letting your whole body sway like a tree in the wind; the movement should largely be isolated to your hip joint.

Dynamic Hip Openers

2 rounds
  • Walking Lunges with Spinal Twist

    8 per leg

Alright, let's nail these walking lunges with a twist! Begin standing tall, shoulders relaxed, core gently engaged. As you step forward into your lunge, imagine your breath filling your belly, and as you exhale, rotate your torso towards the front leg, keeping your back knee softly kissing the floor – that's our key connection. Remember, we're building strength and mobility, so avoid letting that front knee drift inward. Take two to four mindful steps forward, breathing with each purposeful movement. You’ve got this!

  • Adductor Rockbacks

    60 seconds

Find a comfortable kneeling position, widen your knees, and fold forward gently, resting your hands on something stable like a bench or floor. As you smoothly rock your hips back towards your heels and then forward, breathe out on the back rock and softly inhale as you come forward. Really focus on keeping your hips level and stable throughout the movement, sensing that inner thigh stretch. A common thing to watch out for is letting your back arch too much; remember to keep that gentle core engagement.

  • Half-Kneeling Hip Flexor Stretch with Reach

    45 seconds

Let's get into this stretch, darling, feeling the grace in your movement. Begin gracefully kneeling, one knee down directly under your hip, the other foot flat in front, creating a comfortable 90-degree bend at both knees. As you gently shift your weight forward, deepening into the hip on the kneeling side, inhale smoothly, and then as you reach the arm on the kneeling side up and over, exhale softly, feeling that lovely lengthening through your front. Remember to keep your core gently engaged, almost as if you’re pulling your belly button towards your spine, which prevents that common mistake of arching your lower back too much. You've got this beautiful flow!

Spinal Integration

1 round
  • Segmental Bridge

    8 reps

Alright, let's gently awaken your core with the Segmental Bridge. Begin lying comfortably on your back, knees bent, feet flat on the floor, hip-width apart, and arms resting softly by your sides. As you exhale slowly, peel your spine off the mat one vertebra at a time, keeping your gaze upwards. Inhale softly at the top, and then, with an easy exhale, melt back down, vertebra by vertebra, feeling each part of your back reconnect. A wonderful tip is to imagine a string gently lifting your tailbone first, initiating that beautiful ripple. A common thing we sometimes do is push too much through our feet or neck, so really focus on letting your abdominals and glutes guide the movement. You've got this slow, controlled power!

Cool-down

  • Pigeon Pose

    60 seconds

Settle onto your mat, bringing your right knee forward and out to the side, heel aiming towards your left hip, as your left leg extends straight back. As you gently fold forward over your front leg, soften your breath, exhaling deeply to release any tension. Focus on keeping your hips relatively level, resisting the urge to collapse onto one side, which is a common mistake and can put unnecessary strain on your knee. This nourishing stretch will open your hips and provide a wonderful release.

  • Seated Spinal Roll Down

    60 seconds

Alright, let's bring gentle movement and release to your spine. Begin seated tall, feet flat, knees bent, hands resting on your thighs. As you exhale, imagine each vertebra softly peeling off the invisible wall behind you, gently rounding down one at a time, letting your head subtly follow. Inhale as you slowly, smoothly stack each vertebra back up, finding that tall, graceful posture again. Remember to really connect with your breath throughout, letting it guide your movement. A common mistake is rushing the downward phase; let's truly savor the controlled unfurling.
