Warm-up
Prone Arm & Leg Swings
120 seconds
Let's gently prepare your core for movement with our prone swings! Begin by lying on your stomach, arms extended forward and legs straight back, feeling a gentle lengthening through your spine. As you inhale softly, slowly lift one opposing arm and leg just a few inches off the floor, then gracefully exhale as you lower them back down. Focus on keeping your forehead relaxed on the mat, protecting your neck. A common mistake is using momentum to lift higher; instead, aim for controlled, deliberate movement from your core. You've got this steady strength coming through!

Grounding Release Sequence
1 roundQuad Stretch (prone)
90 seconds
"Let's gently lengthen those quadriceps! Begin lying on your stomach, then bend one knee, reaching back to grasp your ankle or foot. As you exhale, softly pull your heel towards your glute, feeling that lovely stretch down the front of your thigh. Make sure to keep your hips pressing down towards the floor; a common mistake here is letting the hips lift, which can reduce the effectiveness and strain your back. Breathe deeply and smoothly throughout, honoring what feels good for your body today."

Cactus Arms & Chest Opener
120 seconds
Gently stand tall with your feet hip-width apart, arms by your sides. As you inhale slowly through your nose, gracefully lift your arms to shoulder height, bending your elbows to create the shape of a cactus, gently pulling your shoulder blades together. Then, as you exhale softly through your mouth, press your arms subtly back, opening your chest even further without arching your lower back too much. Remember to keep your chin level, gazing forward. A common mistake is letting your shoulders scrunch up towards your ears; instead, focus on relaxing them down away from your neck.

Happy Baby Pose Variation
90 seconds
Begin lying on your back, knees bent, feet flat. Gently hug your knees towards your chest, then take hold of the outsides of your feet, pressing your heels towards the ceiling as your knees open wide, aiming for your armpits. Breathe deeply and smoothly as you experience this gentle stretch, allowing yourself to slowly lengthen through your tailbone, keeping it grounded rather than letting it lift excessively off the mat.

Supine Twist with Gaze
90 seconds
Ease onto your back, arms wide like a gentle hug, knees bent and feet flat. As you exhale, softly let your knees fall to one side, like a flowing river, turning your head to gaze the opposite way. Inhale as you return to center, then exhale and repeat to the other side. Imagine your spine gently unwinding, careful not to let your top shoulder lift too much from the floor. Avoid rushing the movement; listen to your body and move with deliberate slowness.

Cool-down
Supported Constructive Rest
180 seconds
Gently settle onto your back, knees bent, feet flat and hip-width apart, allowing your low back to release towards the floor. As you softly inhale through your nose, let your belly rise, then exhale slowly through pursed lips, imagining your ribs gently softening downwards. Keep your jaw relaxed; sometimes we unknowingly clench it. A common mistake is letting your knees splay out; instead, maintain that sturdy parallel leg position, feeling grounded and supported.
