Warm-up
Standing Gentle Neck Rolls
120 seconds
Let's bring some calming movement to your neck today! Begin with your shoulders relaxed, standing tall and grounded. Gently drop your chin towards your chest, then slowly roll your right ear towards your right shoulder, feeling that lovely stretch, before bringing your chin back to center and repeating on the left. Breathe softly and deeply throughout, exhaling as you roll to each side. Remember to keep your shoulders down and still – avoid letting them lift up with your ears. A common tendency is to rush, so take your time and savor each soothing roll.

Main session
Mindful Release Sequence
1 roundSeated Forward Fold with Softness
180 seconds
Begin gently, sitting grounded with your legs extended straight, but a soft bend in your knees is perfect. As you inhale, lengthen through your spine, feeling tall and open. Then, as you slowly exhale, gracefully hinge from your hips, allowing your torso to fold forward over your legs, letting your hands rest naturally wherever they land—shins, ankles, or feet. Remember to keep your neck relaxed and your gaze soft, avoiding any urge to pull yourself forcefully into the fold which can strain the lower back. This is about ease and release, not reaching a specific point.

Half-Kneeling Hip Flexor Release
120 seconds
Let's get into this stretch for some lovely hip relief! Begin by kneeling on one leg, foot flat on the floor, and the other knee on a soft pad. Gently lean forward, feeling the stretch in the front of your hip. As you lean, take a deep, slow breath in, and as you exhale, soften deeper into the stretch. Remember to keep your core gently engaged to avoid overarching your back – a common mistake is letting the lower back dip too much. You've got this!

Side Lying Spinal Rotation
120 seconds
Let's gently rotate your spine! Begin lying comfortably on your side, knees bent and stacked, with one hand supporting your head and the other reaching forward. As you inhale, slowly lift your top arm towards the sky, rotating your chest open. Exhale smoothly as you continue to gently lower your arm towards the floor behind you, feeling a lovely stretch across your chest. Inhale as you return, exhaling back to the start. Keep your hips still and stacked – a common mistake is letting them roll open too much. Focus on that gentle breath to guide your movement.

Happy Baby Pose with Gentle Rock
180 seconds
Lie on your back, knees bent, feet flat. Float your knees to your chest, then open them wider than your torso, bringing the soles of your feet towards the ceiling. Gently hold the outsides of your feet, or shins if that’s more comfortable, and breathe deeply as you softly rock side to side, easing any tension in your hips. Feel your tailbone heavy on the mat, resisting the urge to lift it too high. A common mistake is pulling too hard on the feet, which can lift your lower back and strain your neck.

Reclined Psoas Release (legs long)
180 seconds
Lie on your back, legs outstretched to the corners of your mat, arms gently open beside you. As you exhale slowly, allow your body to fully relax into the floor, softening with each breath. Inhale gently, noticing how your belly naturally rises. The key is to simply surrender to the support underneath you, rather than trying to flatten your back or pull your belly in. A common mistake is to actively push your lower back into the mat; instead, let it find its natural curve. This is all about ease and release.

Cool-down
Body Scan Meditation
180 seconds
Gently lie down or find a comfortable seated position, allowing your body to soften into the support beneath you. Now, begin at your toes, slowly guiding your awareness upwards, noticing each sensation – warmth, coolness, tingling, or nothing at all – as you breathe in deeply through your nose and softly exhale through your mouth. Really focus on feeling without judgment. A common mistake is to try and *fix* sensations; instead, just observe them with gentle curiosity as they come and go. You're doing beautifully.
